Strong but Slow: Why Your Squat Isn't Making You Faster

You put up real numbers in the weight room and still get run down on the field by someone who squats less. That is not a strength problem, it is a speed problem, and they are two different skills. A max squat is force over about a full second; a sprint step asks for force in about a tenth of one, in a direction you probably never trained. Here is why your squat isn't making you faster, and what a speed-focused week actually looks like.

You are strong but slow because a heavy squat and a fast sprint are two different skills. Strength training vs speed training for athletes comes down to time: a max squat is force over about a full second, while each sprint step puts force into the ground in roughly one tenth of a second, and the weight room mostly trains the slow one.

This is one of the most honest frustrations we hear from athletes in Ocean Township: they put up real numbers in the weight room, they feel powerful, and then they get run down on the field by someone who squats less. Why Am I Strong but Not Fast?

Because strength and speed are two different qualities that share a name but not a stopwatch, and a big squat mostly proves you can produce a lot of force when you have plenty of time to do it. When you grind out a heavy squat, the bar moves slowly and the whole rep can take close to a second from the bottom to lockout. That is a long time in the world of movement. A sprint stride does not give you a second. Your foot is on the ground for about one tenth of a second per step, and whatever force you can put down in that tiny window is all you get. So an athlete can be genuinely strong, able to move a huge load slowly, and still be slow, because he has never trained his body to express that strength in the sliver of time a sprint actually allows. The real question is not why am I strong but not fast. It is whether anyone ever trained you to be fast at all, and for most weight-room athletes the honest answer is no.

Strength Training vs Speed Training for Athletes: What's the Real Difference?

Strength training vs speed training for athletes is the difference between how much force you can make and how fast you can make it, and the two are trained with almost opposite tools. Both matter, but they are not the same job, and doing more of one does not automatically give you the other. Here is the split in plain terms:

  • Strength training builds your maximum force, the ceiling. Heavy squats, deadlifts, presses, and pulls with slow, grinding reps. The clock does not matter, only the load. This raises how much force you can theoretically produce.
  • Speed training builds how fast you can reach that force, the access. Sprints, jumps, bounds, and throws done with full intent and full recovery. The load is light or just your body, and the whole point is moving fast, because your body only gets faster at the exact speed you practice.
  • The bridge between them is power, force times speed. An athlete with a big strength ceiling and no speed training has a big engine bolted to a locked gearbox. The strength is there, but nothing on the field ever lets it out.

This is why two athletes with the same squat can run completely different times. One trained only the ceiling. The other trained the ceiling and the access.

What Is Rate of Force Development, in Plain English?

Rate of force development is how quickly you can turn force on, and it is the single idea that explains the whole "strong but slow" problem. Picture two athletes pushing into the ground. Given a full second, both produce the same big force, so on paper they look equal. But sprinting gives you about a tenth of a second, not a full one. In that tiny window, the athlete with a high rate of force development has already dumped most of his force into the ground, while the strong-but-slow athlete is only a fraction of the way there when his foot leaves the turf. Same maximum strength, completely different sprint. That is rate of force development explained without a single equation: it is not how much force, it is how fast the force shows up.

Here is the part that should change how you train. Max strength work barely touches rate of force development, because a slow grind teaches your body to build force slowly. What trains it is intent and speed: moving a light load or your own body as fast as you can, jumping, sprinting, throwing. You are not teaching the muscle to be bigger. You are teaching the nervous system to fire everything it has, right now, in a tenth of a second. That skill is trainable, but only if you actually train it.

Does Vertical Strength Automatically Become Horizontal Speed?

No, and this is the second half of why a strong athlete stays slow: force has a direction, and the body is specific about it. A back squat and a vertical jump push straight down into the ground so the athlete goes straight up. Sprinting is a horizontal problem, where you drive force backward and behind you to throw your body forward down the field. Those are different angles, different muscles doing the lead work, and different skills. A huge vertical jump does not guarantee a fast forty, because the forty asks you to put force into the ground behind you, over and over, at a shallow angle you have probably never trained.

This is the specificity rule that runs through everything: you get good at the exact thing you practice, in the exact direction you practice it. Vertical strength gives a sprinter potential. Horizontal sprinting, sled pushes, and hill work are what turn that potential into speed the athlete can actually use. Skip the horizontal work and you are hoping a vertical quality leaks sideways on its own. It mostly does not.

What Does a Speed-Focused Training Week Actually Contain?

A real speed week is built around a few high-quality efforts with full recovery, not a pile of tired conditioning, because speed is a skill you can only practice fresh. Strength stays in the plan, but it stops being the whole plan. Here is a straightforward week we would run for a field-sport athlete who is strong already and needs to get fast:

  • Day 1, acceleration and strength. Short sprints from a dead stop, 10 to 20 yards, six to eight reps, full recovery between each. Then heavy lower-body strength to keep the ceiling high. The sprints come first, while the legs are fresh.
  • Day 2, recovery and movement. Easy aerobic work, mobility, and hands-on recovery. No speed, no grinding. This is the day the last session actually turns into adaptation.
  • Day 3, top speed and power. Flying sprints with a running build-up to hit true top speed, plus jumps and bounds for rate of force development. Low volume, maximum intent, long rest.
  • Day 4, upper strength and core. Presses, pulls, and trunk work that support sprint posture without frying the legs before the next speed day.
  • Day 5, horizontal power and change of direction. Sled pushes, hill sprints, and cutting drills that build force in the direction the game demands.
  • Day 6, optional light conditioning or skill. Position work at submaximal intensity, or rest if the week was heavy.
  • Day 7, full rest. Sleep, food, and water. Speed is built on the days you are not training.

Notice what this is not. It is not sprinting until you are exhausted, and it is not lifting six days a week. The speed work is short, fast, and rested, because a tired sprint is just conditioning wearing a sprint costume, and it teaches your body to move slowly under fatigue. If I'm Not Fast, Should I Just Lift More?

No, and this is the trap that catches strong athletes hardest: when a lift is your best tool, every problem starts to look like it needs more lifting. Does lifting make you faster? Up to a point, yes, because a weak athlete who gets stronger has more force available and will usually run better. But that only holds while you are genuinely weak. Once you can squat a solid amount for your size, adding more max strength stops moving your sprint, because the missing piece was never the size of your engine. It was your ability to access it fast and in the right direction. Keep grinding heavier singles and you get better at grinding heavy singles. Your forty does not care.

The plateau gets deeper the harder you push it, because more heavy lifting adds fatigue, eats the recovery your nervous system needs to train speed, and reinforces the slow-grinding pattern that is already the problem. We see strong kids stuck here every summer. The answer is almost never a bigger squat. It is keeping the strength you have, cutting the junk volume, and spending that recovered energy on real sprinting and jumping.

What Changes When a Coach Watches the Movement, Not Just the Numbers?

Everything, because a number on a bar tells you what an athlete can lift and nothing about how he expresses it when the clock is running. The whole strong-but-slow problem hides in that gap. When we watch an athlete actually sprint, jump, and cut, we can see where the force is leaking: an acceleration angle that is too upright, a foot that lands too far in front and hits the brakes every step, arms that fight the legs, a first step that drifts up instead of driving back. None of that shows up in a squat number. All of it shows up on film and in person.

Can I train strength and speed at the same time?

Yes, and you should. The goal is not to drop strength, it is to stop letting it be the whole plan. A good week keeps two or three strength sessions and adds real speed work, sprints and jumps done fresh with full recovery, placed before the legs are tired. The mistake is sprinting when exhausted, which trains your body to move slowly under fatigue.

How do I start training for speed and not just strength?

Start by adding two short speed sessions a week of full-effort sprints, 10 to 40 yards, with long rest between reps, and keep the volume low, six to ten quality runs, not twenty tired ones. Add jumps and bounds for rate of force development, and horizontal work like sled pushes and hill sprints so the force goes in the direction the game asks for. Then measure it the same way every few weeks.
